Smith Machine Behind The Neck Press
Overview
For years, bodybuilders and strength athletes used this lift to build muscle definition and improve upper-body strength. Today, many fitness professionals recommend caution with it, because poor technique can overload the rotator cuff muscles and raise the risk of injury.
How to do it
- 1
Starting Position
Either sit on an upright bench or stand inside the Smith machine. Set yourself so the bar sits behind your head, just above shoulder height.
- 2
Grip and Posture
Take an overhand grip a little wider than shoulder-width. Tighten your core and keep your torso upright.
- 3
Pressing Movement
Drive the bar overhead until your arms are fully extended. Keep your head slightly forward so you do not hit the bar.
- 4
Controlled Lowering
Lower the bar slowly back behind your neck until your elbows reach about a 90-degree angle. Keep steady tension in your shoulders throughout the descent.
- 5
Repeat
Perform the target number of reps, usually 8–12 reps per set.
Form tips & common mistakes
Move slowly and keep the exercise under control at all times.
Do not load the bar too heavily if you want to protect your shoulders.
Hold your core tight and keep your spine neutral for stability.
Make sure the bar moves straight up and down along the Smith machine rails.
Benefits
Strongly works the often-overlooked shoulder muscles, helping improve shoulder size and strength. It is especially useful for focused shoulder hypertrophy when your goal is to stimulate the delts.
Builds shoulder joint stability and can lower injury risk when you use proper form and moderate weights.
Training the rear shoulder muscles can help improve posture and reduce rounded shoulders.
The Smith machine guides the bar on a fixed vertical path, which helps make the lift safer.
