Overview
The Dumbbell Decline One-Arm Hammer Press is a unilateral chest movement that builds strength and helps correct side-to-side imbalances. Compared with the barbell decline bench press, it places more demand on core stability because you control the load with one arm.
How to do it
- 1
Set Up Properly
- Set a decline bench at about 15 to 30 degrees.
- Lock your feet under the bench pads so you stay stable.
- Grip a dumbbell in one hand with a neutral grip (palms facing inward).
- Bring the dumbbell to shoulder height with your elbow bent to 90 degrees.
- 2
Engage Your Core and Press the Dumbbell Up
- Tighten your core and keep your lower back flat on the bench.
- Drive the dumbbell up in a straight line until your arm is fully extended.
- Do not let your torso twist, and keep your free hand on your torso or the bench for support.
- 3
Control the Descent
- Lower the dumbbell back to the start under control.
- Keep the tempo steady so the lower chest and triceps stay under tension.
- 4
Repeat on the Other Arm
- Finish all planned reps on one side before changing arms.
- Match the rep count on both sides to preserve muscular balance.
Form tips & common mistakes
Keep the Core Engaged
This helps stop rotation and supports stability during the lift.
Maintain a Controlled Tempo
Do not rush the reps if you want better muscle activation.
Use a Full Range of Motion
Lower and press through the full path for the best chest engagement.
Avoid Overarching the Back
Keep your spine neutral to limit unnecessary strain.
Start with a Moderate Weight
Prioritize technique before you add more resistance.
