Overview

The Decline Barbell Bench Press is a chest-dominant pressing movement done on a decline bench angled about 15 to 30 degrees. This bench press variation shifts more work to the lower pectoralis major, which can help develop chest size, strength, and definition.

How to do it

  1. 1

Setup: Set the decline bench to a 15 to 30 degree angle. Lie back and lock your feet under the foot pads so you stay stable.

  2. 2

Grip and Positioning: Take an overhand grip on the barbell, with your hands a little wider than shoulder-width apart. Unrack the barbell and hold it with your arms straight above your chest.

  3. 3

Lowering Phase: Bring the barbell down slowly toward your lower chest, and keep your elbows at roughly a 45-degree angle. Lower it until the bar lightly touches your chest without bouncing.

  4. 4

Pressing Phase: Drive the barbell upward in a controlled path until your arms are fully extended. Use your chest, shoulders, and triceps to finish the rep.

  5. 5

Repeat: Complete 3 to 5 sets of 6 to 12 reps, depending on your training goals.

Form tips & common mistakes

Keep your wrists straight and do not let them bend too much to help prevent injury.

Keep your core tight to stabilize your body during the entire movement.

Do not bounce the bar off your chest, since that lowers effectiveness and raises injury risk.

If you are lifting heavy weights, use a spotter for safety.

Exhale as you press the bar up and inhale as you lower it.
