Overview

The Alternate Dumbbell Bench Press is a chest movement done on a flat bench. You press one dumbbell at a time while the other stays locked out overhead. This alternating pattern adds a coordination and balance challenge, and it can help reduce muscle imbalances while still emphasizing the chest.

How to do it

  1. 1

    Choose Appropriate Dumbbells

Pick dumbbells that let you keep solid form from start to finish.

  2. 2

    Set Up the Bench

Lie back on a stable bench and place your feet flat on the floor.

  3. 3

    Position Yourself

Grip a dumbbell in each hand and extend your arms straight above your shoulders, with your palms facing forward.

  4. 4

    Starting Position

Slowly lower one dumbbell to the side of your chest while the other arm stays extended above your shoulder.

  5. 5

    Press the Dumbbell Up

Exhale as you drive the dumbbell back to the starting position.

  6. 6

    Switch Arms

Lower the other dumbbell while keeping the first arm extended at the top.

  7. 7

    Alternate Repetitions

Keep switching sides for the target number of repetitions, and stay controlled the entire time.

  8. 8

    Completion

When your set is done, bring both dumbbells down to your chest carefully and sit up with control.

Form tips & common mistakes

Engage Your Core

Brace your core so your torso does not rotate as you alternate sides.

Control the Movement

Do not hurry. Lower and press the dumbbells with slow, deliberate control.

Maintain Alignment

Keep your wrists stacked over your forearms, and keep your elbows at a 45-degree angle to your torso.

Full Range of Motion

Lower the dumbbell until it is level with your chest so you get the full range of motion.

Stable Base

Press your feet firmly into the floor to create a steady base for the lift.

Benefits

Improves Muscle Imbalances

Training one arm at a time can help address strength and size differences between your dominant and non-dominant sides.

Enhances Core Stability

The alternating pattern forces your core to stabilize your torso during the whole exercise.

Increases Range of Motion

Dumbbells let you move through a deeper stretch than a barbell, which can improve muscle activation.

Builds Functional Strength

Because the movement is unilateral, it reflects everyday tasks and supports better stability and coordination.

Protects Joints

Dumbbells allow a natural range of motion, which can reduce stress on the shoulders and wrists.
