Overview

Bench Press is a compound strength exercise that works the chest muscles, especially the pectoralis major and minor. You can use different grips and bench angles to shift emphasis across the chest, including flat, incline, and decline variations. It is a staple in bodybuilding, powerlifting, and general fitness training.

In short, Bench Press trains several upper-body muscle groups at once and fits well into almost any strength routine.

How to do it

  1. 1

SetupLie on a flat bench with your eyes lined up directly under the bar.Place your feet flat on the floor with your knees bent to about 90°.Take a slightly wider than shoulder-width grip, with your wrists stacked over your elbows.Pull your scapulae back and down to steady the upper back.Keep a natural arch in your lower back.

  2. 2

Unrack and DescentLift the bar out and position it over your chest with your elbows fully extended.Breathe in, brace your core, and lower the bar in control to the lower chest, around nipple level, while keeping your elbows about 45° from your torso.

  3. 3

Press PhaseDrive the bar upward in a slight arc back toward your eyes.Breathe out as you press through the chest and triceps, then lock out your elbows at the top.

  4. 4

Reset and RepeatKeep your upper back tight and continue for the prescribed reps.

Form tips & common mistakes

Keep your shoulder blades pulled back and down for better joint stability throughout the lift.

Avoid excessive elbow flare; stay around 45°–60° from the body.

Keep your glutes tight and use leg drive to anchor your base.

Keep your wrists in a neutral line to reduce strain.

Lower the bar with control, and do not bounce it off the chest.
